How to Calculate Your Daily Calories

Why calories matter
Your body burns energy every day — at rest, during daily movement, while exercising, and even while digesting food. That total is often called total daily energy expenditure, or TDEE. When you consistently eat fewer calories than you burn, body weight tends to fall. When you eat more than you burn, weight tends to rise. Understanding your approximate daily calorie needs is the foundation of any practical nutrition plan, whether your goal is fat loss, maintenance, or muscle gain.
Most adults in the US underestimate how much they eat and overestimate how much they move. Restaurant portions, liquid calories, weekend eating, and snacks between meals add up quickly. A structured calorie estimate will not be perfect on day one, but it gives you a clear starting point you can adjust based on real-world results over two to four weeks instead of guessing from social media tips.
Calories are not a moral score. They are simply a unit of energy. Tracking them for a while can teach portion awareness even if you do not track forever. The goal is informed control: enough structure to make progress, enough flexibility to keep eating enjoyable and sustainable.
Step 1: Estimate your BMR
Basal metabolic rate (BMR) is the energy your body needs at complete rest to keep vital systems running — breathing, circulation, cellular repair, and temperature regulation. For most people, BMR is the largest piece of daily energy use. It is not the same as your calorie target for the day; it is only the resting baseline.
The Mifflin-St Jeor equation is widely used because it performs reasonably well across different ages and body types in research comparisons. For men: BMR = 10 × weight (kg) + 6.25 × height (cm) − 5 × age + 5. For women: BMR = 10 × weight (kg) + 6.25 × height (cm) − 5 × age − 161.
Convert pounds to kilograms by dividing by 2.2, and inches to centimeters by multiplying by 2.54. Example: a 35-year-old woman who is 5'5" (165 cm) and 160 lb (72.7 kg) has an estimated BMR near 10×72.7 + 6.25×165 − 5×35 − 161 ≈ 1,420 kcal. That number alone is not her daily target — next she multiplies by activity.
Step 2: Convert BMR into TDEE
Multiply BMR by an activity factor to estimate TDEE. Common multipliers are: sedentary desk work with little exercise ≈ 1.2; light activity 1–3 days per week ≈ 1.375; moderate exercise 3–5 days per week ≈ 1.55; hard training most days ≈ 1.725; very demanding physical jobs or twice-daily training ≈ 1.9.
Be honest. Many people select "very active" because they walk a bit and train three times a week. Overestimating activity is one of the most common reasons calorie targets feel too high and progress stalls. If your job is mostly sitting and you lift three days a week, start with 1.375–1.55 and refine from scale and waist trends.
TDEE also includes non-exercise activity such as walking, standing, chores, and fidgeting. Steps matter. Someone who walks 10,000 steps may burn meaningfully more than a peer with the same gym schedule who takes 3,000 steps. If you increase daily walking, your true maintenance calories often rise even without changing formal workouts.
Step 3: Set a goal-based calorie target
For weight loss, a modest 15–20% deficit below estimated TDEE is usually more sustainable than aggressive cuts. For many adults that lands around 300–500 calories below maintenance. Faster loss is sometimes possible at higher body weights, but very large deficits often increase hunger, reduce training quality, and raise the chance of rebound eating.
For muscle gain, a smaller surplus of roughly 10–15% above maintenance — often 200–400 calories — supports growth while limiting excess fat gain, especially for intermediate lifters. Beginners may gain some muscle even near maintenance if protein and training are solid, but a small surplus usually speeds visible progress.
For maintenance, eat near TDEE and watch a two-to-four-week average of body weight. Daily scale swings from sodium, carbs, hormones, and hydration are normal. Decide based on trends, not one morning number after a salty dinner.
Adjust with feedback, not perfection
Formulas are estimates. Two people with identical stats can burn different amounts because of genetics, muscle mass, medications, sleep, and spontaneous movement. Use the calculation as week-one guidance, then adjust: if weight is flat for two to three weeks in a fat-loss phase, reduce intake by about 100–200 calories or add more daily steps. If you are losing faster than about 1% of body weight per week and feel exhausted, raise calories slightly.
Protein should stay relatively high during a deficit — often around 1.6–2.2 grams per kilogram of body weight — to help preserve lean mass and manage hunger. Fill remaining calories with carbohydrates and fats based on preference, training load, and how satisfied you feel between meals.
You do not need laboratory precision. Consistent logging for a few weeks, regular meals, and honest portion sizes beat a perfect spreadsheet you abandon after five days.
